If you’re starting from scratch, the biggest mistake is jumping into brutal, high-impact routines that leave you exhausted and sore for a week. Fat loss doesn’t require extreme suffering—it requires consistency, full-body engagement, and keeping your heart rate elevated.

This 20-minute, zero-equipment routine is designed specifically for total beginners. It uses a High-Intensity Interval Training (HIIT) format modified for low impact: 30 seconds of work followed by 30 seconds of rest. You will perform 4 exercises per round, completing 4 total rounds.

Warm-Up (2 Minutes)

Before starting, spend two minutes waking up your muscles and joints.

  • Minute 1: Arm circles and torso twists.

  • Minute 2: Gentle marching in place with light shoulder rolls.

The 20-Minute Main Routine

Perform each movement for 30 seconds, rest for 30 seconds, and move directly to the next. Complete 4 full circuits (16 minutes active time total).

1.Low-Impact Step Jacks:Target: Cardiovascular endurance & shoulder mobility.

Stand straight with feet together. Step your right foot out to the side while raising both arms overhead, then step back to center. Repeat on the left side. This eliminates the joint impact of jumping jacks while effectively raising your heart rate. Focus on keeping a steady, smooth rhythm throughout the full 30 seconds.

2.Bodyweight Box Squats:Target: Quadriceps, glutes, & core stability.

Stand in front of a standard chair or couch with feet hip-width apart. Push your hips back and lower your body until your glutes lightly tap the seat—do not sit down completely. Drive through your heels to return to standing. This variation protects your knees and teaches proper squat form naturally.

3.Incline Push-Ups:Target: Chest, shoulders, triceps, & core strength.

Place your hands slightly wider than shoulder-width apart on a sturdy wall, kitchen counter, or table edge. Step your feet back so your body forms a straight plank line from head to heels. Bend your elbows to lower your chest toward the surface, then press back up. Adjust the incline to make it easier (steeper/wall) or harder (lower surface).

4.Standing Knee-to-Elbow Crunches:Target: Core, obliques, & balance.

Stand upright with your hands behind your head and elbows wide. Raise your right knee upward toward your chest while slightly rotating your torso so your left elbow meets your knee. Return to the starting position and alternate sides. Contract your abdomen intentionally with every rep to maximize core engagement.

Cool-Down (2 Minutes)

Finish by pacing around the room until your breathing slows down, followed by a simple overhead arm stretch and a standing quad stretch.
